Cold plunges: better recovery, with a catch
Sixty-eight studies on cold water immersion. It helps some recovery, hurts some, and timing decides which.
What they did
The authors pooled 68 studies on cold water immersion after exercise and tracked how physical performance recovered at under one hour, one to six hours, and one to four days afterwards. They also split results by the kind of exercise that came first and by the temperature it was done in.
What they found
Within the first hour, cold water improved endurance performance but impaired sprint and jump performance. A day or more later the picture flipped: strength and jump recovered better in the cold group, muscle damage markers (creatine kinase) were lower for one to three days, and soreness was lower for up to three days. The endurance benefit showed up after exercise in the heat, not in mild conditions.

Cold plunges earn their reputation for soreness and next-day recovery. They are the wrong move right before anything explosive, and the evidence for endurance is really about cooling down after training in the heat. Notice what is not in this review: sleep, mood, metabolism or longevity. Those are different claims with different evidence.
Questions worth asking
- What am I recovering from, and what am I doing next? Timing is the whole finding.
- Am I chasing the recovery effect, or a feeling? Both are fine, but they are not the same claim.
- Do I have a heart or blood pressure condition that makes cold shock a conversation for a clinician?
